The workout:



A1 - 8s Isometric Squat x 8 reps

A2 - Glute ham raises 8-10 reps

A3 - Single leg box squat 3-5 reps

No rest between A1-A3

Rest 2-3 minutes after A3, repeat for 3-5 more rounds



B1 - Single leg calf hops (No knee bend) 50 reps

B2 - Single leg balance (Eyes closed) 45-60s

No rest between B1-B2

Rest 2-3 minutes after B2, repeat for 1-2 more rounds

This exercise is level 2 in the Face
the Squat exercise developed by a group of Chinese Kung Fu masters in
the mid-1900s. Level 1 allows you to use your hands to maintain
balance. Level 3 requires you to make a fist and put it between your
nose and the wall. If you can do that then try with two fists -- one
infront of the other, of course.



The main purpose of this
exercise is to straighten and strength the back, and to strength your
internal organs. Along the way, you will have strengthen your legs,
feet, tendons,etc.

Progression:

- squat all the way down

- squat with heel on the ground

- squat facing and holding a tree or a hand rail preventing the knees extending over the toes

- squat facing a wall without grabbing anything

- squat facing a wall with feet touching the wall

- (Level 1) squat facing a wall with feet and knees together and touching the wall. No shoes.

- squat facing a wall with fee together, touching the wall and arms raised high.

- (Level 2) With arms behind the back, wrist against wrist

- (Level 3) With one fist held in front of nose

- with two fists held in front of nose



Before you start, relex for a few minutes. Slowly go down and INHALE when you feel the need to inhale.



When you cannot go down anymore, wait until you feel like to exhale then slowly stand up with your exhale.



Each
set is 50 repetitions. Work you way to be able to do a full set and
then do a few sets a day. Go slowly. Usually takes a few months to get
to the next level. Took me 2 years practicing to make this video.



If you look carefully you can see that I cheated. My toes are supposed to touch the wall. Need more practice.

This is a short series of powerful exercises that can be done using a dynaband/resistance band to effectively work all of the major muscle groups.

1 - Using a resistance band is an ideal means of exercising our muscles for several reasons. Its level of resistance increases with the degree of muscle contraction, and it adapts to the angle of the joint. In other words, as you pull it toward you, for example, the band gets harder to pull.

This is the opposite of what happens with machine weights or free weights, where your maximum effort occurs at the beginning of the contraction, but as you pull the weight toward you, momentum takes over and it becomes easier. 2 - Moreover, resistance bands offer constant tension on your muscles during the entire concentric and eccentric portions of the movement. That’s something you won’t get with free weights wherein resistance is dependent on gravity. And resistance bands can be used to work any muscle in your body; they’re very versatile.

If you’re looking to increase your definition, then resistance bands are a viable option. I’d still recommend incorporating free weights into your routine, but an effective resistance band routine will yield results. I’d recommend keeping rest periods short; as you move quickly from exercise to exercise, you’ll be able to get some great fat-burning cardiovascular benefits as well.

If you’re looking to build some serious muscle, resistance bands alone won’t cut it. They’re great to use when on vacation, or to occasionally switch things up, but not as your entire muscle-building fitness program. To build muscle, you must use a heavy amount of resistance that fully fatigues your muscles in fewer than 10 repetitions. With resistance bands, it’s very hard to max out – and to incrementally progress to slightly heavier levels of resistance. 3 - Despite the similarities between these free-weight and resistance-band exercises, the act of stretching an elastic band instead of lifting a weight requires your muscles to perform in new, unfamiliar ways. Instead of isolating specific muscles by lifting weights, resistance bands access a variety of secondary muscles in order to complete a given exercise. As a result, the new exercises may help you to break out of a plateau in your workout, allowing you to see a return to steady muscle gains. 4 - Any exercise that can be done with a dumbbell can be modified to perform with a resistance band. In fact, more exercises are available to those using resistance bands than to those using traditional iron weights.

Resistance bands work muscles differently than dumbbells. As one stretches the band taut, the band stores kinetic energy in the form of recoil. This recoil is negative energy which works the muscle on the way down as well as on the way up. Working out with dumbbells does not create a recoil effect.

Resistance bands also become tighter as they are lengthened, which means that a load of 15 pounds can feel more like 30 pounds as the band is stretched taut. Humans have the amazing ability to resolve their own pain and heal themselves…infinitely. Although this might be difficult to believe, especially if you are suffering from chronic pain, with the proper lifestyle choices, you have the brilliant capacity to correct motor control errors and alleviate pain at any age, forever.

However, a proper lifestyle doesn’t simply mean managing your nutrition, sleep, stress, hydration, and exercise. To become an impeccable healing machine, you also need to understand how to move safely and effectively in all situations.

The equation looks something like this:

It’s simple. The way you move and the positions you acquire throughout the day have a direct impact on your overall health. It turns out that sitting with a rounded back, standing with your lumbar spine overextended, walking with your feet turned out, or squatting incorrectly can, overtime, wreak havoc on your overall quality of life. Imagine exercising or trying to get a full night of sleep when your low back is glowing with pain. It’s not going to happen. As long as you are in pain your sleep is compromised.

Here’s the problem: People usually wait until they’re injured, overweight, or sick to address their issues. Just as you shouldn’t have to wait for a diabetes diagnosis to know you should stop eating a heaping pile of cake at every meal, you shouldn’t have to wait to blow out your knee or herniate a disk in your back to know that you should stop moving as if you were constructed from steel. Again, it’s not rocket science.  If you don’t like being sick, you adopt a healthy lifestyle to prevent the onset of disease. Learning from this logic, if you don’t like living in pain, which I’m sure you don’t, you learn how to move correctly.

You can eat gluten-free, get eight to nine hours of sleep in a pitch black room, exercise daily, and drink a ton of water, but if you’re not moving with good form, it’s a problem – especially if you’re playing sports and lifting heavy weight. Look, if you’re going to live to be a hundred and twenty years old (it’s possible), you have to start treating position and movements as a skill.

In my book, Becoming a Supple Leopard, I provide a master blueprint for all human movements. But for the purpose of this blog, let’s isolate and discuss one of the most important transferable human movements, which also happens to be one of the Four Essential Primal Movements – the squat.

Squat Technique

The squat is more than just a strength-based exercise done at the gym. It’s how humans lower their center of gravity. Think about it. Every time you sit down on the couch, get up out of a chair, or remove yourself from the toilet, you’re performing a close iteration of a back squat. On any given day you most likely perform hundreds of squats. Now, imagine what happens if you have bad squatting technique: Your body lets you know that you’re doing something wrong by firing the pain signal. You might not feel the consequences immediately, but eventually it will catch up. And when it does, you’ll wish you had paid more attention to the quality of your movement.

Here’s the deal. Squatting with bad form has transferable consequences. For example, if your knees cave inward, your ankles collapse, or you overextend at your lumbar spine while performing your hundred-plus squats per day, chances are good that you will exhibit these very same faults during loaded, dynamic movements, such as jumping and landing. It’s no wonder so many people suffer from low back pain or blow out their knee before age thirty.

You should look at the squat as a diagnostic tool for identifying movement faults and limitations in mobility. If you can’t squat butt to ankles without defaulting into a poor position (rounding your back, knees tracking inward, etc.), it’s an indication that you either a) don’t understand how to perform the movement correctly, or b) you are missing range of motion in one or more areas of your body (i.e., dorsiflexion, hip internal rotation, tight hamstrings). Luckily, both issues have solutions. Bad form can be fixed by learning the proper movement in stages, and a restricted range of motion can be fixed through regularly practicing specific mobility exercises (all of which are found in Becoming a Supple Leopard).

The bottom line is you need to learn how to squat correctly and then practice the proper mechanics every time you lower your center of mass, whether you’re back squatting in the gym, picking something up off the ground, or sitting down and getting up off a chair. It’s the same technique.

Step 1: Get organized

The key to executing a perfect squat is to start in a good position. This means bracing your spine in a neutral position and creating torque (stability) by screwing your feet into the ground.

To begin, establish your squat stance with your feet just outside your shoulders with your feet straight – somewhere between 5 and 12 degrees – and your weight centered over the center of your feet or just in front of your ankles. Note, the straighter your foot position, the more torque you can create. And the more torque you can create, the easier it is to maintain stability (good position) as you descend into the squat.

Next, squeeze your glutes as hard as you can, align your ribcage over your pelvis, and then lock in the position by engaging your abs. Keeping your belly tight, screw your feet into the ground as if you were trying to spread the floor. To be more specific, screw your right foot into the ground in a clockwise direction and screw your left foot into the ground in a counterclockwise direction.

Finally, align your ears over your shoulders and look forward to maintain a neutral head position. As you do this, set your shoulders in a stable position and tighten your upper back by lifting your arms to chest level, pulling your shoulders back, and externally rotating your hands slightly.

Step 2: Load your hips and hamstrings

Keeping your back flat, reach your hamstrings back, drive your knees out laterally, and start lowering into the bottom position. Note: I say, hamstrings back because the drive your hips back cue can cause people to overextend at their lumbar spine. In addition, focus on keeping your shins as vertical as possible. This allows you to channel your weight and power into your hips and hamstrings, which are the muscles designed to handle the load. If your knees translate forward, you’ll lose power from your posterior chain and increase the shear (twisting) forces to the soft tissues within in the joint (patellar tendon, ACL, etc.)

Step 3: Pull yourself into the bottom of the squat

Most people have no trouble bracing their spine in a neutral position and hinging from the hips. Lowering into the bottom of the squat, on the other hand, is where things start to fall apart. This is where the invisible becomes visible. If you’re missing range of motion or you don’t have the motor control to perform the movement, this step in the sequence will illuminate your weaknesses.

As you lower into the bottom position, continue to screw your feet into the ground and drive your knees out – keeping your back flat, belly tight, and shins vertical. To maximize tension in your hips and hamstrings, think about pulling yourself into the bottom position instead of dropping into the bottom position. The goal is to drop your hip crease below your knee crease.

It’s important to note that if you can’t descend into the bottom of the squat with proper form, you should reduce the depth of the squat. The last thing you want to do is ingrain wonky movement patterns for the sake of performing the full range movement. It’s a simple rule: Don’t sacrifice form for range.

With that being said, every healthy human being should be able to perform a butt-to-ankle squat. After all, the bottom of the squat is really just Grok’s Paleolithic chair.

Step 4: Drive out of the bottom position

IMG 1050 Rise out of the bottom position the same way you lowered into the squat: with your trunk braced, your back flat, your knees out, and your shoulders and upper back tight.

Step 5: Reestablish the top position

IMG 1052 As you stand up, reestablish the top position by squeezing your butt. Remember this sequence and practice it every time you squat.

Mobility Rx

Learning how to squat with good form is always the first step. But what if you can’t keep your shins vertical or your back flat as you descend into the bottom position? What if you can’t keep your feet straight and your knees out as you hinge from the hips? Well, assuming it’s not a motor control issue – meaning you understand how to perform the technique correctly – there’s a good chance that you’re missing range of motion in one or more of your joints and tissues.

Pinpointing the problem area can be difficult. Your body is a system of systems. It takes some experimenting and some diligent mobility-time to get to the bottom of your business. The key is to spend time mobilizing in the positions that are giving you the most trouble. For example, if you’re unable to open up your hips in the top position because your hip flexors are tight, perform the Couch Mob. If you’re struggling in the bottom of the squat, mobilize in a position that looks like the bottom of the squat. Simple.

I guess that many of you will be missing more recent news on training programming and exercise selection. And I would in fact love to write about these topics more often, but with 37% of the US population being overweight, 99% of the studies deal with the question: "How can exercise help the overweight, obese and morbidly obese survive?" The interest or rather the funds for research as into such profane things as the effect of range of motion in heavy load squatting on muscle and tendon adaptations, on the other hand, are so scarce that K. Bloomquist's, H. Langberg's, S. Karlsen's, S. Madsgaard's, M. Boesen's, T. Raastad's latest paper is almost an exotic bird and that in a journal with the auspicious title the European Journal of Applied Physiology.

Interesting studies on specific exercises are rare

In their latest study, the researchers from the Copenhagen University Hospital in Denmark and the Norwegian School of Sport Sciences tried to elucidate, whether the deep (DS) and shallow (SS) squatting would have a differential effect on specific adaptations in the front thigh muscles, the patellar tendon and the 17 male particpants in their early twenties.

Yet while all subjects were sports students, the scientists excluded those who had been squatting regularly within the last six months (probably to see statistical significant effects):

"During the intervention, subjects were requested not to participate in endurance sports more than three times per week, or to engage in strength training of the lower extremities. After a 1-week familiarization period, subjects were tested and paired according to their initial DS strength. From each pair one subject was drawn, by envelope, into either the DS or SS group with the other member of the pair allotted to the opposite group."
After the 14-week (effectively only 12w) training period the subjects performed a follow up test in the course of which the researchers evaluated the 1-RM and isometric strength, the cross sectional area of the front thigh muscle, the total lean body mass, the collagen synthesis in the patellar tendon and the jump performance.

I guess a brief glance at data figure 1 should suffice to see that performance wise the full-squat (0–120 ° of knee flexion vs. 0-60° for shallow squats) play in a whole different league:
Bicarbonate buffered leg workouts last longer (learn more)
  • much higher torques (not shown), slightly more pronounced gains in 1RM strength (not shown)
  • greater increase in leg mass, significantly higher increase in CSA with increases in CSA on all not just the proximal sites
  • greater jump squat & counter movement jump (CMJ) performance increases
In view of these favorable results the only reason not to deep squat would probably be that it could hurt your patellar tendon, but contrary to what the scientists had expected,...
"[...] neither group elicited gains in patellar tendon CSA or collagen synthesis.[...] Though not expected, these results are in accordance with several resistance training studies that have shown that increases in strength were not accompanied by increases in tendon CSA. Rather, a markedly altered elastic modulus was found in these studies, implying a change in the composition of the tendon structure instead of the size."
In trained athletes / sport students a picture perfect deep squat may thus be considered a save and highly efficient way to build bigger and stronger wheels.


Bottom line: So if you "got to squat" as the imagine next to the introductory paragraph clearly suggests, the deep squat is the way to go? Well... compared to the shallow squat to a knee angle of 90°, I would fully subscribe to that (as long as you know what you are doing and not hurting yourself by squatting with improper form), when it comes to the "to parallel" vs. 90° knee angle questions, the advantage of the full squat may well start to melt away.

Yet while the data in the SuppVersity EMG Series suggests that this is the case for the quads, it is highly questionable if the glute development the aformentioned slightly sexist image is unmistakably hinting at will not still suck if you don't squat to a 120° knee angle. Try it for yourself and feel the glutes working. If it's the pretty behind you are after, you won't get around squatting "deep" as far as the squat is concerned. But hey, who says you got to do that with weights that are so heavy that they put you at risk of injury?

Did you know that you can use your 1-RM squat to calculate your training weight on hamstring exercises? Ebben et al. found the following equations to yield reliable results: (1) seated leg curl load = squat load (0.186) + 10.935 kg, (2) stiff leg deadlift load = squat load (1.133) - 86.331 kg, (3) single leg stiff leg deadlift load = squat load (0.443) - 3.425 kg, and (4) good morning load = squat load (0.961) - 105.505 kg (Ebben. 2010). I have my doubts that this will work for all of you, but give it a try, it's free ;-)

The Goblet Squat | Critical MAS

"What you will discover is that this move not only targets the legs, but also the abs. If your abs are not engaged in this move, raise the weight to eye level or increase the weight.

This exercise is a full body compound movement and can easily be done at home. Need something heavy? You could buy a set of dumbbells or kettlebells or you could go to Home Depot and buy one of those orange buckets. Now fill it with stuff until the weight is challenging."

The Goblet Squat

Let me tell you about my new favorite exercise. It is called the Goblet Squat and I think you are going to like this one. Grab a dumbbell, kettlebell or even a gallon jug of water. Hold it up to your chin like a goblet using both hands. Now proceed with doing squats. Watch the 14 second demonstration video below.

If you need more instruction, there are other videos on YouTube that are longer. As with any new exercise, restrict yourself to 2 sets of 5 perfect reps at a lower weight. Wait a few days before trying again. This minimizes your risk of injury.

I’ve being doing the Goblet Squat for over a month now. It feels better on my back than a traditional or front barbell squat and I can use a lower weight to get the same intensity level.

    Squats are tough. I have a challenge in activating the right muscles. I’ve studied videos and even read a whole chapter on squats in the “Starting Strength” book.
    Next gym trip I’m going to squat down to a bench set far enough behind me I’m forced to activate the hamstrings instead of the quads.
    I think my form is good but my muscles are telling me otherwise.

    I recently just discovered the goblet squat myself. It’s currently the only squatting exercise that I do. I can go light on it, go much deeper, and get a better overall lower body workout with it.
    My heavy lower-body exercise is the Sumo Deadlift. Like you, I’m a tall-ish ectomorph. The sumo shortens the ROM, allows me to keep my torso more upright and enables me to do touch-and-go reps no problem. With the conventional style, I always worried about the descent more than I did the ascent.

Wall Squats - trains technique only

The wall squat is a great drill to teach the athlete to hold a tight arch in their back when squatting. It is very simple to do and is almost fool proof for teaching a proper squat. Can be used as part of an athletes warm up before their weightlifting practice.

This exercise is very good for leg development. Most of you will benefit from doing single leg exercises. Most people who do regular squats or leg presses have an imbalance in their hips, glutes, or hamstrings.

This imbalance throws and uneven stress into the spine, especially when you do two legs at a time and go too heavy. You can still build mass with this one legged exercise and it is safer than most two legged.

Along with Power to the People, this is THE "how to" manual for getting stronger. The workout Pavel recommends contains only two exercises, the one-armed push-up and the pistol, a one-legged squat. But these exercises are not merely prescribed as a routine. Pavel uses them to teach you how to gain total body strength via the mastery of muscle tension. Really, the exercises are just vehicles for you to learn the skill of intense, total-body muscle contraction, although performing them will obviously make you exceptionally strong in those movements. In other words, this books teaches you how to be strong in all movements through the mastery of two basic exercises. For those of you put off by the difficulty of the exercises, Pavel demonstrates how to work up to those movements via easier variations of the exercises. Definately worth every penny.

I No Longer Give a Squat About The Squat

Last year I said my goodbyes to the classic weight lifting exercise the bench press in the post My Bench Press Sucks and I Don’t Care. In that post I listed 5 reasons why I no longer do the bench press. In this post, I will say my official goodbye to the most sacred exercise of them all: the squat. I actually stopped doing squats years ago.

The benefits I received in the early years of squatting were eventually replaced with injuries and back pain. Over time I stopped squatting as a pain avoidance strategy. When I did squat, I lowered the weight and did fewer reps and sets. I often felt guilty about feeling too broken to squat.

Anthony Dream Johnson just posted an outstanding blog post titled Barbell Squat: the Worst Exercise in Existence? I highly recommend reading it and watching the accompanying video. Anthony goes into the bio-mechanics and risks of spinal loading using ideas from works of Bill DeSimone. It is all great information.
Now I am going to explain how I arrived at the same conclusion.

Why Did We Start Squatting?

When we first start a weight lifting program our primary motivation is to build muscle. We then quickly learn that the squat is the most anabolic exercise one can perform in the free weight room. This is likely true. Books have been written on the squat, so there is clearly something to this exercise, especially for the untrained beginner. Not only will it make your legs stronger, but all your muscles will grow.

The problem with the squat was stated clearly in Anthony’s video. The muscles in the legs will get stronger at a much faster rate than the muscles supporting the spinal column that are being compressed during a squat motion. This is exactly what I experienced. When my squat went from 115 pounds to 275 pounds, I felt great. My legs got much stronger and I gained muscle. Then came the injuries. The result was years of back pain and scaling back on the squat in frequency, weight and volume.

The Myth of the Perfect Rep

I can already hear the critics that say that if one chooses a safe weight and your form is perfect then injuries are unlikely. The CrossFit crowd says the same thing. “If only” we choose a safe weight. “If only” we pick the exact number of repetitions or sets. “If only” our form is perfect every time. But not every rep is perfect – even in elite Olympic athletes. We get emotional. We add too much weight, do one too many reps or rush back to the gym before we’ve fully recovered from a prior workout. We get injured. We age.

Compound movements that use high amounts of weight and demand perfect form put the individual at greater risk of injury when that form is compromised. And fatigue is a factor in compromised form. The stakes are low when we first start squatting, because the weight usually isn’t significant. As we get stronger and the weight gets heavier, the risks begin to exceed the benefits. That is my opinion. As a 6 foot 3 inch ectomorph, the risks exceeded the benefits as I approached 300 pounds. For a short young endomorph that number might be higher.

Gym Survivorship

I’m going to go back to a point that I often make on this blog: survivorship bias. I started lifting weights in 1994. Since then I’ve lifted in many gyms across 5 states. Every single one of them had guys squatting serious weights. I would estimate that 98-99% of all the lifters that I’ve seen squatting more than body weight are under 35 years old. This ratio has held true every year since I began lifting weights. I suspect it will continue to be true.

Where have all the old squatters gone? Those 30 year old guys that were squatting double their body weight 10 or 15 years ago are gone. They’ve been replaced with another generation of young lifters. People do not voluntarily en mass quit activities that they demonstrate excellence in performing. No matter how busy life gets, someone that has worked up to a double body weight squat doesn’t just walk away from the iron game without a reason. I believe that reason is pain and injuries. They’ve been removed from the pool so we don’t see those failures.

The Squat Axiom

I know I will receive some negative feedback for this post. The critics will point to the successful and then try to extrapolate back to justify the squat. My finance background forces me to look at the problem differently.
[A] A high percentage of muscular and healthy individuals at the gym built their physique using squats.
[B] A high percentage of individuals at the gym that regularly performed squats are muscular and healthy.
I believe A is true and B is false. Humans are blinded by successful outcomes and we ignore the failures. We shouldn’t be looking for the exercise that produces the most successful outcomes without examining the downside risks. We should be seeking the exercise that produces the most positive results with the lowest failure rate.

A Better Way Forward

What is the point of being brawny at 30 and broken at 40? For me fitness is not a point in time and I don’t need to impress the bros at the gym with my squat numbers. My goal is to increase strength while doing everything in my power to reduce the risk of injury. That will be the topic of my next post. I will outline a few exercises I’ve used to transition away from the barbell back squat. My back has been thanking me every since.
